Contest Prep 101: How Prep Works

From your first meal plan to peak week — the phases of a real contest prep, what changes along the way, and how long it takes.

Contest prep is far more than dieting down. It’s a structured, months-long process of moving your physique, conditioning and stage presentation toward one point in time: show day. Here’s how it actually works, from your first check-in to the final callout.

Start With Your Division

Everything downstream is shaped by your division — how you train, how lean you get, and how you present. Choosing the right one for your structure is the first real decision of a prep. If you’re not sure where you fit, start with our guide to which bodybuilding division is right for you.

Check-Ins With Your Coach

Prep is coached from check-in to check-in. For most of the process you’ll check in weekly — submitting photos, weight, measurements, energy and adherence — and your coach adjusts calories, macros, cardio and training from that data. As the show gets close, usually around four weeks out, check-ins become more frequent (often multiple times a week, sometimes daily in the final stretch) because small changes matter far more the leaner you get. Your body is the data, and no two athletes respond the same way — which is exactly why cookie-cutter plans fall apart.

Nutrition: Macros And Micros

Adherence to your nutrition is the single biggest predictor of a good prep. Macros — protein, carbs and fat — set the frame, but micronutrients pull real weight too. Electrolytes like sodium and potassium drive muscle fullness and pumps and become critical in peak week; fiber keeps digestion and hunger under control; and managing sugars steadies your energy and cravings. Supplements: Natural vs Enhanced

Supplement protocols are not one-size-fits-all, and they differ significantly between natural and enhanced athletes. What’s appropriate, legal and effective for one can be banned or useless for the other — so it’s important to work with a coach who understands both and knows the sport’s natural drug-testing rules. The wrong protocol can cost you a placing, or a suspension.

It isn’t just presentation — holding your poses hardens your look and displays your conditioning, and a confident, polished routine separates you from equally-conditioned competitors. Peak Week, Tanning & Show Day

The day before: waiting on your first tan. Most competitors take one or two base coats, then a top-coat finisher the next day — fit model competitors use base coats only.

The final week fine-tunes water, sodium and carbs so you look full and dry under the lights. Then the show-day machine begins. Tanning usually starts the day before with a base coat or two, followed by a top-coat finisher on show day. Hours before you walk, you pose to gauge fullness and dryness so your coach can make the last calls.

Contest Prep FAQ

How long does contest prep take?
Most competitors need 16–24 weeks, depending on starting body fat, division, and experience. Leaner, experienced athletes can run shorter preps; beginners with more to lose benefit from starting earlier so the cut stays sustainable.
Can I prep on my own?
You can, but the athletes who show up conditioned and on time almost always had a coach making objective, data-driven adjustments. It’s hard to judge your own physique and stay objective while dieting.
Will I lose muscle during prep?
Some is possible in an aggressive cut, but a well-run prep — adequate protein, smart training, and a gradual deficit — preserves the muscle you built so it shows on stage.
